Identifying and scheduling meaningful activities to improve well-being

When mood is low, people often withdraw from activities that previously brought satisfaction or a sense of accomplishment. Behavioral activation works by reversing this cycle: intentionally scheduling and engaging in valued activities, even when motivation is low, to gradually restore positive emotions and a sense of purpose. Use this planner to identify activities, assess their accessibility and personal value, and begin building them into your routine.

Identify
Brainstorm activities that have brought you satisfaction, joy, or a sense of accomplishment in the past. Include a mix of social, physical, creative, and restorative options.

Evaluate
For each activity, rate two dimensions on a scale from 1 to 10. Accessibility: How feasible is this activity for you right now, considering time, energy, and resources? Fulfillment: How personally meaningful or rewarding does this activity feel to you?

Prioritize
Start with activities that score high on both accessibility and fulfillment. These are your quick wins. Activities that are highly fulfilling but less accessible can become longer-term goals to work toward.

Schedule
Choose at least one activity to commit to this week. Write it into your calendar with a specific day and time. Treat this commitment with the same importance as any other appointment.

Reflect
After completing an activity, take a moment to notice how you feel. Track any shifts in mood, energy, or motivation. Over time, this data helps you understand which activities have the greatest positive impact on your well-being.
You do not need to feel motivated to begin. Action often comes before motivation, not after.
Even small activities count. A five-minute walk or brief phone call can shift your emotional state.
